I would be less fit if I never went for a run unless I had time to warm up, run 5k and stretch. I would be weaker if I only lifted weights when I had 1.5hrs for a full balls-to-the-wall session 🏋🏻♂️

Sure, some people can routinely make time for high intensity, high volume exercise.
Some people love making that the centrepiece of their day.
Some are both and content with fitness being a focal point of their life 👍🏽 but, contrary to what the instagram fitness world will lead you to believe, that's really fucking rare.

Way too may of us seem to think the goal is to "get fit". I can almost guarantee it shouldn't be for most. Not by whatever arbitrary definition of it you're using. You just need to get fit-ter 📈

A friend of mine the other day said "I can't go to the gym without a PT because if I go on my own I just get in a 60% workout and it's a waste of my time." 🤦🏻♂️
HOW have we been convinced that exercise at 60% is a waste of time? I’ll bet most “waste” more time daily scrolling 📱

Side note: If you think a PT's “job” is to run your arse into the ground at 100%, I can almost guarantee you've got a mediocre one 💁🏻♂️

Equally, it doesn't have to take a lot of your day ⏱ I consulted a couple the other day who have been "meaning to get fit" for a while. They already had a few machines, but seemed to think 15mins on them 3 times a week was pointless. No. What's pointless is having machines you never use.

🙏🏽 Please, just start by doing SOMETHING. Something you enjoy, that doesn't feel unpleasantly or unsustainably intense / difficult, and then do it for as long as is convenient. Once it's a habit, start trying to give it a bit more effort, and making a bit more time for it. I know we say to have goals in fitness and business and life but, for some, maybe it's the goal that has been getting in the way? Maybe it's the goal that's so daunting that you don't do ANYTHING to get yourself closer to it? 🧐

What a great day last night. After finished the race, I got back to the hotel. Had lunch and the have a short nap. Then say goodby to my friend @bashirabdi204
Then I received a message on Instagram from a Malaysian, Nik who based in Newcastle and they would like to invite me to come over to the race site for Nasi Lemak as they have set up a camp at the field next to it over there there, together with a group of Malaysian (Akmal, Mahat, Shu, Hilmi) and other members.
Took a 2 mile walk from the hotel that I stayed to their camp, and throughout the journey, I got to see the runners still doing their run. Last 2 mile to the finishing line. Gave them some cheer and motivate them to keep going. Jog or brisk walk, don't stop.
Super happy to have Malaysian food - Nasi lemak over there. We have a great time chatting and sharing about the race experience and got to know more about each other.
Later I got invited to one of their house, Abang Jamal, for coffee time and dinner. Got to meet their family members at his home and they are all so kind and thoughtful. Brought up some cakes, snacks, of course coffee ☕.
Warm welcome from them and then we had dinner together (kuey teow ladna, chicken, basmati rice).
We exchanged ideas, thoughts and sharing of our own experiences. I got to learn some new valuable information from them.
Then Abang Jamal fetch me back to the hotel at 10pm. Once I entered the lobby of the hotel, I got to see the Elite Athletes like @kingcheserek
@shazrine @bygolly.molly @stewy_mac3 @galenruppofficial @charlottepurdue
And the organizer, Matt.
And so I joined them. We have a great time laughing, talking, chatting. They are really funny and lovely. Super happy to spend time with them. Forgot to take a wefie for this moment! 😭
Enjoy the atmosphere so much. Wanna visit the 👑 @kingcheserek definitely after the Empire State Building Run Up and to train with them.
Thanks @great_run for all this wonderful experience.
I am looking forward already to come back to Newcastle for the Great North Run 2022 and this time I will be prepare for it and to hit a much faster timing (perhaps the NR!).

Break Free From Regrets
“Not that I have already obtained, or am already made perfect; but I press on, if it is so that I may take hold of that for which also I was taken hold of by Christ Jesus. To whoever is battling with regrets about the past, I want to encourage you with this message.
Someone once asked me seriously if he could go back to the past to change a mistake that he made. The mistake is currently causing some bad consequences in his life.
The truth is, there is no such thing as returning to the past. There are no parallel universes either—if not, will all versions of people stand before Jesus’ throne for judgment at the end of time?
The only reality is here and now. You are the only version of you—uniquely made by God. Yes, God sees the past, present, and future, but every person can only really be in one place at one time.
No matter what has happened in the past, good or bad, press on and forget the things which are behind.
Treat it like today is day one of your new life. Every day is a fresh beginning to walk with the Lord.
God is so good that He can restore you with much more/better than what you lost in the past.
The first step to healing from a trauma suffered in the past is to decide to press on and look forward from now on.
“Therefore let us also, seeing we are surrounded by so great a cloud of witnesses, lay aside every weight and the sin which so easily entangles us, and let us run with perseverance the race that is set before us, looking to Jesus, the author and perfecter of faith, who for the joy that was set before him endured the cross, despising its shame, and has sat down at the right hand of the throne of God.” (Hebrews 12:1-2 WEB)
Cast your burden of regret into the Lord Jesus’ hands—He cares for you. Turn away from the hurt and look into Jesus’ smiling face.
You cannot run freely when there is a heavy boulder strapped to your ankle. Let that regret go and experience the peace, lightness, and freedom.

There is a race, we run by grace, and there are prizes to be won. God placed a high calling in you. The future is bright and glorious so keep looking forward from now on. Things will get better!

【Ingredients】17cm chiffon cake pan
Egg yolk mixture:
4 Egg yolks
100g Soy milk(or milk)
15g Cocoa powder
70g Rice flour
Meringue :
4 Egg white
50g Cane sugar(or Granulated sugar)
【Directions】
①Put 3 egg yolks in a bowl, and put 4 egg whites in another bowl.
Let the egg white sit in a fridge.
②Mix the ● ingredients and once dissolved.
③Whisk the egg yolk.
④Add ② and rice flour,mix.
Preheat the oven at 338 °F/170℃.
⑤Take the egg white out from the fridge. Beat it lightly until watery
⑥When it becomes white and fluffy, add sugar in 3 parts,and once formed into a firm meringue.
Hand-mixer slowly for 1min.
⑦Using a whisk, fold in ⅓ of the egg whites in the batter until the mixture is homogeneous.
⑧Transfer the batter to the bowl that held the meringue, and mix the batter using a cut-and-fold motion, to leave as much of the air in the meringue as possible.
⑨Pour the batter into the chiffon cake mold.
⑩Bake at 170℃ for 28 minutes.
⑪Stick the cake pan on a tall bottle or invert the cake pan onto a cooling rack.
Let it cool completely (over 3 hours).
⑫To extract the cake, run a thin sharp knife or thin spatula around both the outer and inner edge of the cake.
Dust powder sugar on top, if you like, and enjoy!
【材料】17cm シフォン型
卵黄生地:
卵黄(L) 4個
豆乳(or 牛乳) 100g
ココアパウダー 15g
米粉 70g
メレンゲ:
卵白(L) 4 個
きび砂糖(or グラニュー糖) 50g
【作り方】
①ボウルに卵黄、卵白を入れて、卵白は冷蔵庫で冷やしておく。
***室温が高い日は冷凍庫で10-15分冷やすと良い。
細かい気泡のメレンゲにすることが出来ます。
②●の材料を混ぜてよく溶かしておく。
***豆乳は軽く温めるとココアが綺麗に溶けます。
③卵黄をよく混ぜる。
④②と米粉を加えてよく混ぜる。
オーブンを170℃に予熱スタート。
⑤よく冷えた卵白に砂糖を3回に分けて加えてメレンゲを作る。
最初に低速でほぐして白っぽくなったら、1回目の砂糖を加える。
⑥砂糖が溶けてなじんだら2回目の砂糖を加えてさらに立てる。
筋が出たら3回目の砂糖を加えて立てる。
ココアの油分がメレンゲの泡を潰すのでしっかり目に立てる。
最後気泡を調えるために低速で1分ほど回す。
⑦メレンゲの1/3を、④の卵黄生地に入れ、しっかりと混ぜる。
⑧残りのメレンゲは半分ずつ加え、泡を潰さないように切り混ぜする。
⑨型に生地を流し入れる。
⑩170℃のオーブンで28分焼く。
⑪焼き上がったらボトルなどに逆さにさして3時間以上冷ます。
***焼き上がりの生地の部分が触れなければいいので、高さのあるものに乗せて逆さまにして冷ます。
シフォン型に張り付いた生地が沈みこまないように逆さまに冷まします。
⑫完全に冷めたら薄手のナイフやシフォンナイフなどで、中央の筒部分と周囲にぐるりと差し込んで生地を外す。
手はずしでも出来ます。
お好みで粉糖などを振ってどうぞ。
●保存はビニール袋などに入れて乾燥させないようにします。
気温が高い日は冷蔵庫へ。
*シフォンケーキはメレンゲが決め手!
メレンゲがうまく出来ていればオイルなしでもふわふわな焼き上がりになります、翌日もふわふわなままです。
*シフォンケーキは生地が型に張り付くことで美味しく焼けます、型は製菓材料店などで
売られている「アルミシフォン型」がおススメ。
時々テフロン加工をしたものがありますが、NG!
生地が張り付かないのと、逆さまに冷やすのに向いていません。
また、プレゼントにはそのまま贈れて便利な紙型ですが、熱伝導が良くなくて長めに焼くことに
なります、あまり長く焼くとパサつくので、ご注意ください。

米粉も色々な種類があり、粒子の細かさが違ってくるため、米粉のメーカーや種類が変わると出来上がりにも差異が出ます。
できましたら同じ米粉を使っていただけると同じように焼き上がると思います。
